Does Ashwagandha Help You Sleep? What the Research Actually Shows

Ashwagandha is the adaptogen everyone is taking for sleep. Here is what the research shows, who it helps most, and the safety caveats that actually matter.

Ashwagandha has quietly become the most-searched sleep supplement after magnesium and melatonin. It shows up in gummies, powders, bedtime teas, and “stress relief” blends, usually with a promise to calm you down and help you sleep. But it works differently from the sleep aids most people know, and the research is more specific than the marketing.

Ashwagandha can modestly improve sleep, but it does not work like a sedative — it works by lowering the stress-response signal that keeps you wired, and the benefit is strongest for people who are chronically stressed or have insomnia, taking a real dose over several weeks. Knowing that changes how you decide whether it is worth trying.

What is ashwagandha, and why is it suddenly everywhere?

Ashwagandha (Withania somnifera) is a shrub used in Ayurvedic medicine for centuries, classed as an “adaptogen” — a loose term for plants thought to help the body cope with stress. The species name somnifera literally means “sleep-bringing,” which is part of why it has been folded into so many bedtime products.

The modern surge has less to do with sleep specifically and more to do with stress and cortisol becoming mainstream wellness topics. Ashwagandha rode that wave. And because stress and sleep are so tightly linked, a supplement marketed for stress ends up marketed for sleep too. That link is real — but it also means ashwagandha is best understood as a stress lever that happens to help sleep, not a direct sleep aid.

Does ashwagandha actually help you sleep?

The honest answer is: modestly, and mostly for specific people. This is one of the better-studied herbal sleep supplements, so we are not guessing.

A 2021 systematic review and meta-analysis in PLoS One by Cheah and colleagues pooled five randomized controlled trials covering 400 participants. It found a small but statistically significant improvement in overall sleep, along with better mental alertness on waking and lower anxiety. Crucially, the effect was stronger in three conditions: in adults actually diagnosed with insomnia, at doses of 600 mg per day or higher, and over courses of at least eight weeks. In other words, the people who benefited most were the ones with a real sleep problem, taking a real dose, for a real length of time.

The largest single sleep-focused trial, by Langade and colleagues in Cureus (2019), gave 60 adults with insomnia either 300 mg of root extract twice daily or a placebo for 10 weeks. Sleep efficiency — the share of time in bed actually spent asleep — rose from about 76 percent to 83 percent in the ashwagandha group, with improvements in how long it took to fall asleep and in overall sleep-quality scores.

These are meaningful but measured results. This is not a knockout sedative, and it is not fast. If you are picturing a supplement that switches you off within twenty minutes, that is not what the evidence describes. It is closer to gradually turning down the background volume of stress so sleep comes more easily over time.

How does ashwagandha work for sleep?

The most likely mechanism is not sedation at all — it is stress-hormone regulation.

Cortisol is the body’s primary stress hormone, and it is supposed to be high in the morning and low at night. When you are chronically stressed, that rhythm flattens: cortisol stays elevated into the evening, keeping your nervous system in a low-grade “on” state exactly when it should be powering down. That is a common reason people feel tired but wired at bedtime, and it overlaps heavily with how cortisol and sleep interact.

Ashwagandha appears to blunt that stress signal. In a well-known 2012 trial by Chandrasekhar and colleagues in the Indian Journal of Psychological Medicine, 64 chronically stressed adults took 300 mg of a full-spectrum root extract twice daily for 60 days. Serum cortisol fell by roughly 28 percent in the ashwagandha group versus about 8 percent on placebo, alongside significant drops in stress-scale scores. Lower evening stress load, easier wind-down — that is the pathway most researchers think explains the sleep benefit. It is a close cousin of why managing anxiety improves sleep rather than the other way around.

This also explains why the effect builds over weeks. You are nudging a stress-regulation system back toward its normal rhythm, not taking a switch-off pill.

Does ashwagandha fit for exhausted new parents?

This is where the calm, honest version matters most — because for one of Mendtide’s core audiences, ashwagandha is often not an option at all.

If you are pregnant or breastfeeding, health authorities including the NIH Office of Dietary Supplements advise against ashwagandha: there are concerns about effects on pregnancy, and simply not enough safety data during breastfeeding. Since a large share of new-parent sleep disruption happens exactly during pregnancy and the breastfeeding months, that rules it out for many of the very people who feel most desperate for sleep.

That is not a dead end, it just points elsewhere. Once you are past pregnancy and breastfeeding, ashwagandha becomes a reasonable thing to raise with your doctor — but the timing genuinely matters here.

What about ashwagandha for perimenopause?

For perimenopausal women, the picture is more open, with real caveats.

The mechanism is a reasonable fit: perimenopause and sleep disruption is driven partly by hormonal shifts and partly by a more reactive stress response, and ashwagandha targets that second piece. Some small studies have looked at ashwagandha for menopausal symptoms and general wellbeing with cautiously positive results, and the general sleep and cortisol findings above still apply.

Two cautions stand out for this group. First, ashwagandha can raise thyroid hormone levels — and thyroid issues are more common in midlife women — so anyone with a thyroid condition or on thyroid medication should not start it without medical guidance. Second, ashwagandha does nothing for the hot flashes and night sweats that fragment sleep for many women in this stage; those need their own strategies. Ashwagandha may help you settle more easily, but it will not stop a 3 a.m. temperature spike from waking you.

What are the risks, and who should avoid it?

Ashwagandha is generally well tolerated in studies for up to about three months, with side effects that are usually mild — drowsiness, loose stools, or a slightly upset stomach. But “generally well tolerated” is not the same as “risk-free.”

A few groups should be careful or avoid it entirely: anyone pregnant or breastfeeding, anyone with a thyroid disorder, and anyone on sedatives, blood-sugar-lowering drugs, or immune-suppressing medication, all of which ashwagandha can interact with. The NIH also notes rare reports of liver injury linked to ashwagandha-containing products, with symptoms appearing within weeks and typically resolving after stopping. Long-term safety beyond a few months simply is not well studied yet.

Supplement quality is its own issue. Adaptogen products vary widely in dose and purity, and the “ashwagandha” in a bargain gummy may bear little resemblance to the standardized extract used in the trials. The calm version

Ashwagandha is one of the more evidence-backed herbal options for sleep, but it is a slow, modest stress lever, not a sedative — and it is genuinely off the table during pregnancy and breastfeeding.
