The evidence for slowing your breath specifically before sleep is more direct than most people assume. In a controlled study, researchers had people with insomnia and good sleepers breathe at a slow, paced rate of roughly six breaths per minute before bed, with sleep measured objectively by polysomnography. The insomnia group showed reduced sleep onset latency, fewer awakenings, less time awake during the night, and improved sleep efficiency after 20 minutes of paced breathing — and their vagal activity, which had been blunted, rose during the slow breathing (Tsai et al., 2015, Psychophysiology). That is a meaningful result: an intervention with no cost, no side effects, and no prescription, measurably shortening the gap between lights-out and sleep.
More broadly, a review of breathing as a treatment for anxiety argued that self-regulated breathing can address the whole-body stress response directly, rather than targeting a single neurotransmitter the way medication does (Jerath et al., 2015, Applied Psychophysiology and Biofeedback). What is the 4-7-8 breathing technique?
The 4-7-8 method, popularised as a “relaxing breath,” is the best-known sleep breathing exercise. It works on a simple principle backed by the research above: a long exhale is the part that most strongly engages the parasympathetic brake.
To do it, breathe in quietly through your nose for a count of 4, hold your breath for a count of 7, and exhale slowly and completely through your mouth for a count of 8, making a soft whoosh. That is one cycle. Repeat it four times to start. If holding for 7 feels like a strain — and for many people it does at first — do not force it. The counts are a scaffold, not a test. What matters is the shape: a gentle inhale, a pause, and an exhale that is noticeably longer than the inhale.
If 4-7-8 feels awkward, a simpler version works just as well for most people: inhale for a count of 4 and exhale for a count of 6, with no hold at all. The extended exhale is the active ingredient. Which breathing exercise should I actually use?
A few patterns are worth knowing, and the best one is simply the one you will actually do in bed.
4-7-8 breathing. Inhale 4, hold 7, exhale 8. Good when your mind is busy, because the counting gives your attention something concrete to hold.
Cyclic or extended-exhale breathing. Inhale 4, exhale 6 (or 8), no hold. The gentlest entry point and the easiest to sustain if you drift toward sleep partway through.
Coherent or paced breathing. Breathe in and out evenly at about six breaths per minute — roughly five seconds in, five seconds out — for several minutes. This matches the pace used in the paced-breathing sleep study most closely, and is easy to keep going for 10 to 20 minutes.
Box breathing. Inhale 4, hold 4, exhale 4, hold 4. Widely used for calming under pressure; some people find the even rhythm steadying, though the shorter exhale makes it slightly less sleep-specific than the extended-exhale patterns.
For all of them, breathe through your nose where you can, let the breath move your belly rather than your chest, and treat the counts loosely. When breathing isn’t enough
Breathing exercises are a genuine tool, not a cure-all, and it helps to be honest about their limits.
