White noise can help some people fall asleep and stay asleep — but mostly in one specific situation: when it masks other, more disruptive sounds. The evidence that a sound machine improves sleep in an already-quiet room is surprisingly thin. So the honest answer to “does white noise help you sleep?” is: it depends less on the noise itself and more on what the noise is covering up.

That nuance matters, because sound machines are marketed as a universal sleep upgrade — and two groups in particular reach for them the most: new parents (for the baby, and then for themselves) and perimenopausal women trying to stay asleep through 3am wake-ups. Both deserve to know what the research supports and what it doesn’t, so let’s walk through it calmly.

What is white noise, and how is it different from pink and brown noise?

“White noise” is a sound that contains every audible frequency at roughly equal intensity — the staticky hiss of an untuned radio or a fan. Because it’s spread evenly across the spectrum, it’s good at blanketing sudden sounds so your brain doesn’t snap to attention.

Pink noise and brown noise are variations on the same idea, weighted toward lower frequencies. Pink noise reduces the higher frequencies, so it sounds softer and rounder — more like steady rainfall or wind through trees. Brown noise drops the highs even further, producing a deep rumble like a distant waterfall or heavy surf. Many people find pink and brown noise more soothing than the sharper hiss of pure white noise, though which one feels best is largely personal preference.

None of these are magic. They’re tools for one job: reducing the contrast between background quiet and sudden noise.

Does the research show white noise improves sleep?

Here’s where honesty matters. The most rigorous look at this question — a 2021 systematic review by Riedy and colleagues in Sleep Medicine Reviews — examined 38 studies on continuous noise as a sleep aid. Their conclusion was sobering: the overall evidence that continuous white noise improves sleep was very low quality. The studies were small, wildly different from one another, and often methodologically weak. So why do so many people swear by it? Because the situation where white noise clearly does help is the situation most people are actually in: a noisy environment. In a frequently-cited 2005 study in Sleep Medicine, Stanchina and colleagues exposed sleepers to recorded ICU noise. Arousals from sleep jumped from about 13 per hour at baseline to 48 per hour under the noise. When they added mixed-frequency white noise on top, arousals dropped back to roughly 16 per hour — nearly baseline (Stanchina ML et al. The takeaway: white noise didn’t make good sleep better. It made disrupted sleep survivable by masking the disruptions. If your bedroom is already quiet, a sound machine may do very little — and for some sensitive sleepers, adding any constant sound to silence backfires.

Pink noise is the one variation with a hint of something more interesting. A 2017 study by Papalambros and colleagues in Frontiers in Human Neuroscience delivered gentle pink-noise pulses timed to the brain’s slow waves in adults aged 60 to 84. That precisely-timed stimulation increased slow-wave activity and improved next-day word recall (Papalambros NA et al. Acoustic Enhancement of Sleep Slow Oscillations and Concomitant Memory Improvement in Older Adults. Frontiers in Human Neuroscience, 2017). Important caveat: that was lab equipment reading brain waves in real time and firing sound at exact moments — not a $40 machine playing a loop. A pink-noise track on your nightstand is not the same intervention. But it does suggest the frequency profile matters, and it’s a reasonable reason to prefer pink over harsh white noise.

Why white noise appeals to new parents — and one safety point that matters

For a new parent, white noise is often the first sleep tool that actually works — usually for the baby first. It mimics the constant whoosh of the womb and masks the household sounds that would otherwise jolt a light-sleeping infant awake. Parents then discover the same machine helps them stay asleep through creaks, sibling noise, and a partner coming to bed.

If your sleep is already fragmented by night wakings, masking every avoidable disruption is a genuinely reasonable strategy — the fewer things pulling you to the surface, the better your odds of stringing sleep back together. This is closely related to why so many parents deal with postpartum insomnia: the problem is rarely falling asleep, it’s staying asleep through an environment full of triggers.

But there’s a safety point new parents should know. A 2014 study by Hugh and colleagues in Pediatrics measured 14 infant sound machines at maximum volume. Three of them produced levels above 85 A-weighted decibels — loud enough that, played all night close to a crib, they could exceed the accumulated noise exposure limits set for adult workplaces (Hugh SC et al. The practical guidance from that research: keep the machine at least a few feet from the crib, run it at low-to-moderate volume rather than maxed out, and use a timer where possible. The goal is a soft floor of sound, not a wall of it. The same restraint applies to your own nightstand.

Can white noise help perimenopausal sleep?

For women in perimenopause, the sleep problem is often internal — a 3am wake-up driven by hormonal shifts, a hot flash or night sweat, or a spike of alertness that has nothing to do with the room being noisy. White noise can’t touch those triggers directly. It won’t stop the wake-up from happening.

Where it can help is on the other side of the wake-up. Once you’re awake at 3am, staying awake often comes down to how much your environment reinforces the alertness — a partner’s snoring, traffic, a dripping tap, a house that settles and creaks. Masking those secondary disruptions can make it easier to drift back down instead of lying there cataloguing every sound. Keep the volume low. Louder is not better — it’s just louder. Aim for a soft, steady background that covers sudden sounds without dominating the room. This protects your hearing and your baby’s, and it’s genuinely more restful.

Prefer softer profiles. If pure white noise feels harsh or “hissy,” try pink or brown noise. The lower-frequency weighting tends to feel more natural and is easier to sleep through.

Consistency helps. A steady sound with no melody, no ads, and no sudden changes is the point. Anything that varies — playlists, nature tracks with bird calls, music — can introduce the very contrast you’re trying to eliminate.

Don’t expect it to fix the root cause. If you’re waking from hot flashes, anxiety, pain, or a baby who needs you, white noise softens the edges but doesn’t address why you’re waking. It’s a comfort layer, not a treatment. White noise is a masking tool, not a magic upgrade — it helps most when it’s covering up other disruptions, and does little in an already-quiet room. For new parents, it’s a legitimately useful way to protect fragile sleep, as long as the volume stays gentle and the machine isn’t right next to the crib. For perimenopausal women, it can smooth the landing after an unavoidable wake-up, even though it won’t prevent the wake-up itself.
